Starting running can feel intimidating - especially if you don’t see yourself as “a runner” yet. That’s exactly why I’m such a big fan of the Couch to 5K programme: it takes you from complete beginner to confidently running 5k in a simple, structured, and genuinely achievable way.
It’s also how I started running, so when I say I’m a strong advocate for it, I really mean it. I’ve been exactly where you might be now - wondering if you can do it, worrying you’ll be too slow, or that you’ll give up. Couch to 5K changed that for me.

What is Couch to 5K?
Couch to 5K is a free, 9‑week running plan designed for absolute beginners. You follow three sessions per week, with rest days in between, gradually building from short run–walk intervals to running for around 30 minutes non‑stop.
You’re guided by an audio coach in your headphones, so you’re never guessing what to do next. Each week has a clear plan, and all you have to do is press play and follow along.
How the programme works
- Three runs per week: You choose the days that work for you.
- Run - walk intervals: It starts with very short bursts of running mixed with walking, so it never feels overwhelming at the beginning.
- Gradual progression: Each week nudges you a little further, building your stamina and confidence step by step.
- Flexible pace: You can repeat weeks if you need to - there’s no “behind”, only progress at your own speed.
This structure is what makes it so powerful. You don’t need to be fit to start; you get fitter by doing it.

I’m a strong advocate of the NHS Couch to 5K programme because:
